For 2025, we’re going to talk strategy for surviving the second Friday in January—Quitters Day. Having superior products is great, but you still need to have a game plan. You still need the right mindset, the right perspective.

Whether you’re trying to lose weight, gain muscle, create a new skill, advance your career, or achieve any number of other goals, here are some strategies to keep your head and heart in the game.

Understanding Quitters Day and Why We Quit

Starting a new year can feel like walking around a corner. It’s exciting because you’re ready to encounter something new. The new year feels like an unknown land full of possibilities. However, though our instinct to explore opportunities is strong, we have another equally strong instinct—the instinct to survive.

The unknown brings danger, and new possibilities and habits can also mean new challenges. Our tendency to resist forming new habits is a natural desire to avoid these dangers. Achieving resolutions and goals typically requires our brain to form new neural pathways, which takes time—far longer than a couple weeks. And the novelty and excitement of embarking on a new goal-oriented adventure wears off quickly. Old habits die hard, but they can die.

Strategies for Overcoming Quitters Day

1. Start with Small, Realistic Goals

That excitement of turning the corner into the unknown of 2025 might tempt you to go big with your goal setting. But resist that temptation! Big, ambitious goals can easily lead to burnout, whether they’re fitness goals or something more mentally focused.

Instead, break down your goal(s) into smaller goals, manageable milestones, and then focus only on one at a time.

For example, perhaps you want to work out every day for an hour. A more manageable goal to start with would be to exercise for 10 minutes every other day. Maybe you want to travel more, even international travel. You could start by making a goal to travel to the next state over, or to a fun destination within two hours of your home. Or maybe you want to eat healthier. Rather than making a complete turnaround right away, try just focusing on making one meal of each day healthy, or only worry about eating healthier on Mondays, Wednesdays, and Fridays.

2. Find Supportive People

Remember that humans are social creatures. We thrive with social connection. Share your goals and aspirations with supportive friends, family members, or mentors. Accountability partners or group activities can also make a big difference in your success.

Better yet, find someone who shares a similar goal with you, or convince a family member or friend to tag along on your journey!

3. Celebrate the Small Victories

When you have small, manageable goals, you’ll reach a success easier and quicker. And when you reach that success, make a big deal about it! Maybe not with every single person around you, but certainly with your support person or group! Celebrating these important moments helps to reinforce the behavior or habit you are trying to learn and will keep your motivation high. The excitement of adventure can be brought back to the surface, and the fear of the unknown will diminish as you realize that you can overcome your obstacles and progress.

Reward yourself with something simple and equally small (don’t overdo the rewards or they’ll lose their effect). Let yourself watch a movie or enjoy a favorite snack, or even boast just a bit to your friends. Just be sure your rewards don’t conflict with your goals! If you’re trying to stay away from the TV, don’t watch a movie. If you’re trying to eat healthier, skip the ice cream (and choose a healthy treat you like). If you’re trying to stay off social media, don’t get on Facebook to share your success.

4. Remember that Setbacks Are Natural and Normal

The right mindset will help you see setbacks not as failures but as opportunities for learning. It’s not a matter of if—it’s when. When you do stumble to one degree or another, just pick yourself back up like nothing happened. Consider why the setback happened, adjust your approach, and keep moving forward. The key here is staying consistent. This is a marathon, not a 100-meter sprint.

Everybody “fails” on their way to success, whether those setbacks are tiny or major. If you expect your journey to achieving your goals will be smooth sailing, then you are expecting too much of yourself, and also the world around you.

The Story of Kenneth Rooks

Kenneth Rooks is a professional track athlete. During his college career, he competed in the 3,000-meter steeplechase at the 2023 USA Outdoor Track and Field Championships in Eugene, Oregon. The race was full of professionals, and Rooks was one of the only college athletes in the race.

Though he had a good start, on the second lap, Rook tumbled over a barrier and dropped behind the pack. In nearly all cases, such a setback would all but eliminate an athlete’s chances of finishing even fourth or fifth. Rooks could have reasonably decided to just give up and not even try for the remainder of the race. But he had prepared beforehand and trained for such a scenario. Though he certainly hoped to not fall during the race, he knew it was possible and made a plan to catch back up slowly in case it happened.

It took him two whole laps to catch up to the pack, and then he started passing the other men. It turns out he didn’t place fifth, or fourth. He didn’t place third or second either. He won the race!

Of course, your goals for the new year aren’t a race. You don’t have to get a certain time, and you’re certainly not competing against anyone else. But like Kenneth Rooks, you don’t have to give up when you tumble. The key is to just get up and keep going.
